Main muscles working (thicker lines)

Starting position

Hold one rope end in each hand, stand in an athletic half squat far enough from the anchor to remove slack.

  1. 1

Brace your core and keep your chest up.

  2. 2

Raise one arm while lowering the other in a quick, alternating rhythm.

  3. 3

Keep the elbows slightly bent and generate waves that travel to the anchor.

  4. 4

Maintain the half-squat stance and continue for the set time.

Breathing: Breathe rhythmically; don't hold your breath under fatigue.

Coaching tips

  • Fast, fluid arms

Common mistakes

  • Standing upright with locked knees

  • Tiny arm movements that make weak waves

  • Rounding the back

Safety notes

  • Keep a braced, neutral spine rather than bending over the rope.
